What to eat before a workout: timing matters

Carbohydrates play the main role: glucose is what your muscles burn to produce energy during training. But timing changes the picture completely.

A proper meal should be eaten 2–4 hours before training. Here are a few options that work in practice:

  • pasta or rice with chicken, fish or beans + vegetables;
  • pasta with tomato sauce + cheese + vegetables;
  • whole-grain breakfast cereal or muesli with milk + a banana;
  • quark with raisins, drizzled with honey + a glass of milk.

If you don’t have time for a proper meal, still find room for a light snack 30 min before training: a banana, a handful of dried fruit, 1–2 muesli bars or a smoothie made with yogurt and fruit.

Favor complex carbohydrates: grains, bread, pasta, oats. They are absorbed more slowly, and the energy arrives over a longer period. Simple carbohydrates (fruit, sweetened yogurt, sugar) give a quick boost, but also a quick drop. Right before a workout, that can mean sluggishness at the worst possible moment.

Fluids before and during training

About 2 hours before training, drink 400–600 ml of fluid. If your workout is in the afternoon or evening, you need to drink enough throughout the day. If you train in the morning, start drinking right after you wake up.

During training, your body loses fluid faster than at rest. Start drinking within 30 min of the start of your workout, then take small sips every 15–20 min.

For a workout lasting under one hour, plain water works perfectly well. For longer sessions, you can use a drink containing carbohydrates, for example a 4–8% sports drink or juice diluted with water. If needed, eat 1–2 bananas, 1–2 muesli bars or a handful of raisins in the middle of a longer workout.

Signs of dehydration to watch for: thirst, dry mouth, quick fatigue, weakness, nausea, headache, difficulty concentrating, reduced urine output and dark urine.

After training: recovery starts right away

After training, it’s important to replenish your fluid reserves quickly. Start drinking while you stretch or right after your last set. For every 500 g of body weight lost, drink about 600–750 ml of fluid. The principle is little and often: 100–150 ml every 10–15 minutes.

Within half an hour after training, find room for a carbohydrate-rich snack. Good options include:

  • fruit, yogurt or a fruit smoothie;
  • a muesli bar or an energy bar;
  • a dedicated recovery drink or supplement mix.

There is a wide choice of supplement mixes, and you can usually get a suitable recommendation from the seller you buy the product from. A proper meal should follow about 2 hours after training. This is already a regular meal, from which your body gets all the nutrients it needs in the right proportions. For example:

  • meat, dairy products, plenty of greens and vegetables;
  • pasta with tomato sauce + vegetables;
  • rice with grilled fish + steamed vegetables;
  • fish + vegetables; chicken with rice or buckwheat + vegetables.

Water, milk or kefir go well with the meal. Add fiber-rich grain products to your plate: dark rye bread, whole-grain bread, multigrain wheat-rye bread. If your workout ends late in the evening, this simply becomes the last meal of the day.
