Willpower seems like a great answer, until it’s evening and you’re hungry, your gym bag is unpacked and the couch is far too comfortable. The simple truth: it isn’t one big promise that keeps you in shape, but small behavioral rules that help even when motivation is missing.

You might tell yourself: “I’m going to lose 10 pounds!” That sounds decisive. But what do you do when the workday drags on, the weather is bad or you simply have no energy? That’s exactly where willpower often breaks down.

Karen Calfas, a health psychologist in the health promotion department at San Diego State University, recommends thinking less about the number on the scale and more about behavior. Weight fluctuates. It’s affected by your monthly cycle, yesterday’s meal and sometimes even by how much water you drank. That number doesn’t tell the whole story.

A better question is: what am I doing today? If your goal is specific, you can meet it even on a bad day. If it’s vague, it usually stays just a thought.

Willpower needs behavioral rules

A deliberate approach doesn’t just say “I’ll try harder.” It tells you when, where and how you’ll act. If plan A doesn’t work, you have a plan B. We’ve picked out 10 tips you can lean on when healthy eating or your training program starts to slip away from you.

1. Set reasonable goals

S.M.A.R.T goals means that your goal isn’t simply “better shape.” A good goal is:

  • specific
  • measurable
  • achievable
  • realistic
  • time-bound

That way you can tell whether you’re moving forward or not. For example:

  1. This time I’m going to work out four times a week.
  2. This time, for endurance training, I’ll follow the advice from M&F HERS for four weeks.
  3. I’m going for a walk after lunch today.
  4. I’ll do four sets of ab exercises, push-ups and squats on four mornings a week.
  5. I’ll eat three pieces of fruit and four servings of vegetables today.
  6. I’ll take fruit, yogurt and a piece of cheese to work as a healthy snack, to avoid overeating later.
  7. Being realistic is crucial: if your work schedule only allows two gym visits, don’t write a four-week run of sessions into your plan that you won’t actually complete.

2. Use cues and prompts

Calfas says cues help you set up your environment to support training. In other words: don’t expect to remember everything in the morning. Get your things ready the evening before.

  1. Put your car keys on top of your packed gym bag, so the bag comes with you to work.
  2. Place your home workout equipment somewhere visible, not in a messy back room.
  3. Keep your workout clothes in the car.
  4. Don’t keep junk food at home.
  5. Don’t leave treats in a bowl on the living room table.

John Jakicic, assistant professor at Brown University’s Weight Control and Diabetes Research Center in Providence, Rhode Island, calls this changing your micro-environment. For example, put your workout shoes where you’ll trip over them in the morning. It’s a small thing, but it works better than an empty promise.

3. Talk to yourself

Inner dialogue may sound funny, but it helps at the moment you have to decide: go work out or hit snooze? Tell yourself honestly: “I’ll feel better if I get it done now.”

Calfas suggests making a small deal with yourself. Walk the last block. Or go to the gym and do 2 sets of one exercise. If after that you still want to go home, let yourself go. Often the hardest part is simply getting started.

4. Head off problems before they arrive

If you can’t make it to the gym, take a walk around the block and add 20 squats, 20 ab exercises and 20 push-ups. If snow gets in the way of a jog or a hike, use options at home. A good rain jacket and weatherproof clothing help too.

If you like the gym, choose one whose location, hours and programs genuinely fit your life. Don’t build a plan that only works in a perfect week. There aren’t many of those.

Honestly, time, energy and motivation are often exactly the areas where you need to plan ahead. Success in weight loss and fitness depends on how consistently you eat and how often you train.

5. Track yourself

Keep a food diary and a training log. You can use a notebook, a calendar or a computer program. Jakicic gives a simple example: it’s one thing to say you ate a large hamburger at Burger King. It’s another to write it down, look at it and admit that’s what happened.

A sticker in your calendar for each training day quickly shows whether your rhythm is holding. Self-tracking doesn’t have to be harsh. It has to be honest. If you spot a deviation early, you can correct it before a week or a month gets away from you.

Willpower and everyday tricks

The best plan is the one you stick to even when you’re tired. Pack your gym bag ahead of time. Keep fruit within reach. Do a short home workout when there’s no time for a big one. These aren’t fancy tricks. They’re simple barriers against laziness, appetite and forgetfulness.

So what actually happens? You don’t have to be a hero every day. You have to create a situation where the right choice is the easiest choice.
