While you sleep, your body releases growth hormone—its chief muscle builder. At the same time, you go 7–9 hours without eating. A prolonged gap between meals triggers starvation mode: your body starts “stealing” amino acids from muscle and converting them into glucose to fuel your brain. It is literally breaking down muscle.

No sensible person would go 7–9 hours without eating during the day. Yet we do it every night—and then wonder why muscle gains come so slowly. The solution is not to wake up at midnight. It is to have a meal that digests slowly and supplies your body with a steady trickle of amino acids throughout the night.

Casein and flaxseed oil – slow-release fuel for sleep

Casein

Casein is the main milk protein, accounting for up to 80% of the protein in milk; the rest is whey protein. Casein is a better choice before bed precisely because it digests slowly. The best option is a powder containing micellar casein—an undenatured form that creates a gel-like mass in your stomach. Amino acid absorption extends over as long as 7 hours. During that time, there is no reason for your body to break down muscle, and any surplus goes straight toward growth.

Dosage: mix 40 g of casein powder with skim milk or water and drink it just before bed.

Flaxseed oil

Flaxseed oil provides essential fatty acids that support joint recovery and help with fat loss. When it comes to sleep, however, its key benefit is that it slows digestion even further. Combined with it, a casein shake becomes an even slower-release protein source—exactly what you need overnight.

Dosage: 2–3 tablespoons (1 tbsp = 15 ml) of flaxseed oil with your casein.

Glutamine is a multitasker—it prevents muscle breakdown, supports the immune system, speeds up recovery and helps burn fat. It also raises growth hormone levels. In one study, growth hormone levels rose just 90 minutes after glutamine was taken. Research conducted at Louisiana State University in 1995 suggested that glutamine’s indirect effect on arginine production in the kidneys could be one possible mechanism behind the rise in growth hormone.

Dosage: 5–10 g of glutamine half an hour before bed.

ZMA

Intense training depletes your stores of zinc and magnesium—two minerals that athletes are often deficient in. ZMA combines zinc, magnesium aspartate and vitamin B6. It raises levels of testosterone and IGF-1 (insulin-like growth factor)—two hormones essential for muscle growth. ZMA also improves sleep quality, which in turn enhances growth hormone secretion. Most ZMA products contain 30 mg of zinc, 450 mg of magnesium and 11 mg of vitamin B6.

Dosage: follow the instructions on the packaging and take it on an empty stomach about an hour before bed.
