Quad exercises for muscle growth

Quad exercises only look simple on paper: squats, lunges and leg presses. What really matters is where the training load goes, how upright you stay and whether your ego lets you use a weight that actually makes the muscles at the front of your thighs work.

Why do quad exercises matter?

Arnold Schwarzenegger once put it bluntly: for leg training to work, it has to be brutal. Charles Polquin was even more succinct about his leg program: be prepared to feel nauseous. That sounds like gym talk, but when it comes to legs, there is some truth to it.

If your quads are lagging behind, simply adding a little weight to the machine usually will not help. Often, the problem is technique. A powerlifting squat lets you move heavy weights, but a wide stance, a low barbell position and a shorter range of motion shift much of the work to your hips, glutes and hamstrings.

For bodybuilding, the question is different. How do you get your quads working so the muscle stays under tension longer and you cannot sneak in a rest on every rep? The simple truth is that you need a weight you can control and a movement that keeps your quads under tension.

Squats for your quads

If your goal is to emphasize your quads, the front squat is your first choice. Yes, holding the barbell can be uncomfortable. You will get over it. The front squat forces you to keep your torso more upright and allows you to go deeper than a conventional back squat. This shifts the work where we want it: to the front of your thighs.

  1. Use the front squat. An upright torso helps keep the emphasis on your quads rather than your hips.
  2. Keep your stance relatively narrow. A narrower stance reduces the dominance of your glutes and hamstrings and increases your squat’s range of motion.
  3. Do not fully lock out your knees at the top. Rise until you are about 3–4 centimeters short of lockout. This keeps the muscle under tension.
  4. Use a lighter weight. The goal is quad hypertrophy, not breaking your one-rep max.
  5. Try squatting with a narrow stance and your heels elevated, for example with weight plates or a block under your heels. This allows a greater range of motion and shifts more pressure toward the balls of your feet.

A translator’s note remains relevant here: many powerlifters drive more through their heels when squatting because this brings the glutes, hips and hamstrings more strongly into play. You do not need to copy that pattern blindly when trying to build your quads.

Lunges and leg presses for your quads

Lunges are often underrated. Yet they are one of the best exercises for developing your legs as a whole while giving the front of your thighs extra attention. Mike Robertson put it simply: the shorter the step, the greater the emphasis on your quads.

Do not take too long a step when lunging. Keep your torso upright, as if you were trying to make yourself taller throughout the movement. As you start to press up from the bottom position, direct more pressure through your midfoot and toward the ball of your foot. Pushing through your heel more readily shifts the work away from the front of your thigh.

If dumbbells become too light or awkward to hold, you can eventually switch to barbell lunges. A barbell lets you use more weight and helps keep your center of gravity better balanced. But only if your technique holds up.

The leg press is sometimes criticized for not being functional enough. From a bodybuilding perspective, however, that is not a bad argument against the exercise. Poliquin described the leg press as an excellent tool for hypertrophy, especially when it comes to the quads.

His advice was straightforward: use less weight than usual, work through a full range of motion, take a narrower stance and place your feet low on the footplate. You can try doing leg presses for 2 minutes straight, without resting. Here, a full range of motion means lowering until your knees essentially touch your chest.

At the end of each rep, stop just before your knees lock out. Locking out your legs takes the tension off the muscle and gives you a brief rest. This set is meant to do the opposite: keep your quads working the entire time.

What should you check if your quads are not growing?

Honestly, the weights you can lift often drop as soon as you start applying these principles. Front squats, a narrower stance, stopping short of knee lockout and elevated heels are not an easy combination for your ego. But eventually, the mirror tells you more than the number on the barbell.

Many coaches believe that longer time under tension, or TUT, matters for quad growth. Longer sets may therefore give you a better feel for the muscle and better results than relying solely on heavy, short sets. Poliquin mentioned that quad training can involve as many as 50 reps, and some professional bodybuilders have achieved growth with 30 reps per set.

This doesn’t mean everyone should train only with longer sets. Muscle fiber composition varies from person to person. It makes sense to use sets of different lengths, but if your quads are clearly lagging behind, it’s worth giving longer time under tension a proper try.
