This time our pro workout takes us to Status Club, where Taavi Koovit works through a back and arms day. Taavi is the 2008 Estonian champion in classic bodybuilding and finished 9th at the World Championships, so this is more than just theory.

The plan is simple: a short warm-up, dense back work, and biceps and triceps as a superset to finish. On paper it looks compact. In the gym it doesn’t feel quite so easy.

Why does this pro workout focus on the back?

In bodybuilding, the back pays off right away. Width, thickness, posture and stage presence all depend on whether the back muscles are really working or the arms are just yanking the weight up and down. One idea comes up again and again in Taavi’s workout: the shoulder has to move and the stretch has to be maximal.

Before the heavy part, Taavi warms up for about 5 minutes. On leg day the warm-up runs longer, but the point of this session is to keep the pace high. Taavi says short, intense workouts are the preferred style. Honestly, that sounds easier before the first working set than after the final block.

Pro workout: back exercises

Pull-up 3 x 12

The first exercise is the pull-up. You do 2-3 sets, more as a separate warm-up for the back than as proper working sets. The grip is wide and the movements are fairly quick. The goal here isn’t to exhaust yourself right away, but to get the back working.

Wide-grip cable pulldown 4 x 12, 10, 8, 15

This exercise uses the pyramid technique. In the first sets you don’t give 100%, because you need the strength for the last repetitions. Toward the end the weights get heavy and the movements intense. Yes, technique may suffer a little, but that doesn’t mean sloppy yanking.

Taavi stresses that in the stretch phase the arms must be allowed to straighten fully and the shoulders have to move along with them. If the shoulder doesn’t move, the back only works halfway. In the last set the weight is lowered and the focus goes back to technique.

Bent-over T-bar row to the stomach 4 x 12, 10, 8, 8+8

In the T-bar variation, one end of the barbell is anchored in a base on the floor and the other end has a handle attached. You stand with the bar between your legs, lean your torso forward and row toward your stomach. The back must stay arched, the chest forward and the shoulder moving again.

The final set, 8+8, means you do 6 repetitions with a heavy weight, then take one plate off, rest for 10-15 seconds and do the remaining 6 repetitions with an underhand grip. A small practical note: don’t drag the plates into your stomach. That lesson is learned quickly.

One-arm cable row to the stomach 4 x 10-12

This exercise demands calm control. Back arched, chest forward, shoulder moving and arm reaching straight out in front so the stretch is maximal. In the stretch phase the hand is held parallel to the floor. As you pull back, the arm rotates into a hammer grip.

In the negative phase, brake the movement moderately, and at the end hold the peak contraction for 2-3 seconds. The exercise is done seated at the cable station, one arm at a time. The same arm and the same leg brace against the side of the machine.

Cable pullover 3 x 10-12

The cable pullover finishes off the back portion. You stand in front of the cable station, take the handle with a fairly wide grip and pull down with straight arms. Maximal weight is no longer the main thing here. What matters is feeling the muscle and one last stretch of clean work.

The arms: biceps and triceps

Taavi’s arms are big, but that doesn’t mean endless isolated arm work. After back, Taavi does biceps and triceps as a superset for 3-4 sets, depending on how it feels. One exercise per muscle, but the pace is tight.

Seated dumbbell arm curl + behind-the-head dumbbell arm extension 4 x 12-15

You start with biceps. Right after that you pick up a heavier dumbbell and do a set for triceps. There is essentially no rest break. For the first 3 sets of biceps, both arms lift at the same time. In the last set the arms alternate.

On top of that, the wrist position changes every other repetition: one repetition with a hammer grip, the next with an underhand grip. The last triceps set ends with dips. In arm training the movements are brisk and intense, but not random.

Pro workout: what to take away from it

A simple truth: this plan doesn’t live on the exercise list alone. Just as important are the stretch, the shoulder movement, control of the weight and knowing when to change the tempo. The pyramid lets you build up the weight, while the lighter final set helps bring technique back.

All in all, this was meant to be a short, intense workout. In reality, it feels like a proper marathon. The final exercises put your willpower to the test, and 2 days later your back makes itself felt in a very deep and specific way. That’s a sign the work went to the right place.

Is this workout suitable for beginners?

A beginner can take the logic behind the exercises from this, but shouldn’t copy the full volume and weights right away. First you need to learn to feel your back working, especially on cable pulldowns and the T-bar row.

Why use the pyramid technique?

The pyramid helps you move from lighter to heavier weights. The first sets prepare your body, in the later ones you can push harder, and at the end you can reduce the weight if needed to keep your technique under control.

Is one superset enough for the arms?

In this workout, yes, because the arms already get work in the back exercises. The biceps and triceps superset is the closing part, not the main event of the whole workout.
