One-day arm workout: the Arnold method
An arm workout that stretches across a whole day seems absurd at first glance. Yet that is exactly what Arnold Schwarzenegger did before competitions – short biceps and triceps sets every couple of hours, all day long. He later said himself that his arms looked noticeably bigger afterward.
Why does a one-day arm workout work?
The principle is blood flow. A repeated light training load every hour fills the muscles with blood and keeps the pump going throughout the day’s arm exercises. This is not classic hypertrophy training – it is an intense one-day experiment aimed at maximum pump.
So what actually happens? Your muscles won’t grow in that single day – growth happens during recovery. What you do get is half an inch on your arms, thanks to the rush of blood. It combines pump work and muscular endurance training, and is worth doing no more than 3–4 times a month. Use it more often and your muscles won’t have time to recover.
Arm workout hour by hour: the full-day plan
Below is a table with the full biceps and triceps split. Each session is short – two sets for biceps and two for triceps. Keep the weights moderate: the goal is the pump, not maximum training load. The first session feels almost laughably easy – that’s the plan.
| Time | Biceps exercise | Triceps exercise |
|---|---|---|
| 9:00 | Standing barbell curl: 1 x 15, 1 x 8 | Parallel-bar dips: 1 x 15, 1 x 10 |
| 10:00 | Bent-over dumbbell curl: 2 x 8 | FRA press: 2 x 10 |
| 11:00 | Standing barbell curl: 2 x 8 | Parallel-bar dips: 2 x 10 |
| 12:00 | Seated dumbbell curl: 2 x 8 | Cable pushdown: 2 x 10 |
| 13:00 | Standing barbell curls: 2 x 8 | Parallel-bar dips: 2 x 10 |
| 14:00 | Concentration curl: 2 x 8 | Close-grip press: 2 x 10 |
| 15:00 | Standing barbell curl: 2 x 8 | Parallel-bar dips: 2 x 10 |
| 16:00 | Bent-over dumbbell curl: 2 x 8 | FRA press: 2 x 10 |
| 17:00 | Standing barbell curl: 2 x 8 | Parallel-bar dips: 2 x 10 |
| 18:00 | Seated dumbbell curl: 2 x 8 | Cable pushdown: 2 x 10 |
| 19:00 | Standing barbell curl: 2 x 8 | Parallel-bar dips: 2 x 10 |

Practical tips for a successful day
Choosing the weight. Pick a weight you can finish a set with using clean technique. By the afternoon you’ll start to feel the overall endurance demand – that’s normal.
Nutrition. Eat normally during the arm workout – plenty of protein and enough carbohydrates. Your muscles need fuel for 12 hours of work.
Recovery. After this arm workout, give your body 3–4 days of rest before the next time. Don’t use this program more often than 3–4 times a month – this rule is important.
Suitability. The method suits people who have already been training for a while and whose joints tolerate repeated training load well. This plan isn’t really for beginners.
FAQ
Does a one-day arm workout deliver lasting results?
The direct effect – half an inch added to arm circumference – is a temporary pump. Long-term growth comes from regular, ordinary training. Treat it as an interesting extra tool, not as your main method.
Should you eat and drink during the day too?
Definitely. Hydration is important – drink water regularly. A small meal every 2–3 hours keeps your energy level steady all day long.
What should you do if you can’t train at some point?
Skip that session and carry on with the next one. Missing a single hour won’t ruin the result of the day.
