Lose weight without losing muscle
Losing weight sounds simple – eat less, move more. But what about your muscles? IFBB pro bodybuilder Jay Cutler’s 8-week nutrition program shows how to lose fat without sacrificing muscle mass.
Weight loss starts with preparation
The first two weeks are a clean-up period. Before you start cutting calories, you need to know where you’re starting from. Jay Cutler recommends writing down everything you eat for the first 5 days – no changes, exactly as you normally would. This gives you an accurate picture of your actual calorie intake.
Male bodybuilders typically eat 2500–3500 calories a day, female bodybuilders 1800–2500. The numbers speak for themselves.
In the second half of the first two weeks, keep logging your calories, but start changing bad habits:
- Eat a lot of fast food? Try a grilled chicken breast sandwich instead of a fried chicken pie, and a half salad with a light dressing instead of fries.
- Not enough fruit and vegetables? Add them to every meal.
- Sweets everywhere? Eat a bigger portion of proper food and skip the sweets.
- Skipping meals? Eat at least 4 times a day – ideally 5–6.
Eating more often speeds up your metabolism. The goal isn’t to cut calories yet – it’s to get your habits in order. Bodybuilders call this cleaning up.
Meal plan: what actually changes when you lose weight
Weeks three and four. Now go through your meal plan and look at what shouldn’t be in it at all. Most bodybuilders recommend cutting out bread, pasta and dairy. Jay Cutler prefers to replace starchy carbohydrates – white rice, bread – with fiber-rich ones: lentils, brown rice, sweet potato, oat flakes.
With protein sources, watch the fat content. Preferred choices: chicken and turkey breast, egg whites, white fish. Jay allows red meat once a day, before or after training.
Keep your calorie intake stable. If you currently eat 3000 calories a day, your daily intake at this stage should be at least 2850. Raise the number of meals to 5–6 – this has a significant effect on your metabolism and your body’s ability to burn fat.
Cutting calories to lose weight
From week five to week eight, it’s time to cut calories – but not drastically. Reduce your daily calorie intake by 10%. From 3000 calories, that means cutting 300 calories: your new daily intake is 2700.
Jay Cutler’s method is to cycle your carbohydrate intake – a 3-day cycle:
- Day I – low-carb: about 100 g of carbohydrates. The shortfall is made up with protein and healthy fats.
- Day II – moderate: about 200 g of carbohydrates.
- Day III – high-carb: 300–400 g of carbohydrates. This replenishes glycogen stores, which are depleted when you train.

Apply the same logic to lunch and dinner. On a high-carb day, have a sandwich on wholegrain bread; on a moderate day, skip the bread; on a low-carb day, double the amount of meat.
Let’s be honest: low-carb days are the hardest. You won’t feel full. But Jay assures us that the body gets used to it, and then you feel especially good on exactly those days.
Phase III can last 4 or more weeks. For first-time dieters, Jay recommends a shorter version. With every successful diet, you learn more about how your body responds to different foods.
FAQ: weight loss and recovery
What should you do after the diet ends?
Don’t dive straight into pizza and junk food. It’s a classic mistake: the sudden spike in sodium causes bloating, and a sugar-depleted body reacts with digestive trouble. Increase your calories gradually and keep your new healthy habits.
Is carb cycling suitable for everyone?
This method works for people who train regularly. The purpose of high-carb days is to replenish glycogen stores; if you aren’t training, you don’t need that much.
Why not simply cut calories right away?
Cutting calories too fast eats away muscle. That is exactly why Jay Cutler’s program is slow and gradual: the body adapts step by step, your metabolism stays active and your muscle is preserved.
