In your 30s, a slowing metabolism is often the first change a woman really notices. Your midsection no longer responds the way it used to, workouts get skipped between work and kids, and the first thought is often: I’ll just eat less. In reality, a calm plan works better, one where food, strength training and aerobic exercise support each other.

Why does metabolism change in your 30s?

Your 30s don’t mean your body is suddenly broken. Rather, life changes. Maybe you’ve recently given birth, work long days or have simply stayed away from the gym. When there’s less movement and strength training drops out of your routine, your body burns less energy over the course of the day.

Many people try to fix this by eating very little. It seems logical: less food, less body weight. But the body isn’t a calculator. When calories drop sharply, the body starts conserving. James Mault, a professor of medicine at the University of Colorado, has stressed that cutting calories too sharply can slow metabolic rate by as much as 30%.

The simple truth: don’t go on a starvation diet. The rule of thumb is the same as in the original story: never eat less than 1200 kcal a day. When there’s too little energy, training, recovery, sleep and eventually your mood all suffer.

How do you get your metabolism working through food?

The first step isn’t a miracle ingredient or a harsh menu. Start by making sure every main meal includes something protein-rich. Protein keeps you fuller, and the body spends more energy digesting it than it does with fat or carbohydrates. The original recommendation was to keep protein-rich foods at roughly 15-20% of your total daily calories.

Good, simple choices are meat, beans and low-fat dairy. There’s no point overdoing it, since a very large amount of protein can be a burden on the body, especially if you drink little and the rest of your menu is one-sided. The goal isn’t to eat nothing but chicken breast. The goal is to make ordinary food smarter.

If so far you’ve gotten through the day on coffee, a pastry and a big evening portion, start by changing the rhythm. Protein in the morning or at lunch, vegetables on the side and a moderate amount of carbohydrates. That way you won’t feel in the evening that you have to raid the fridge.

Metabolism and training: don’t be afraid of intensity

The fat-burning zone sounds tempting, but it isn’t the whole picture. At moderate intensity, the body does use more fat during exercise. At a higher heart rate, though, you usually burn more calories overall, and the total number of calories from fat can be higher too.

William Kraemer, a professor of kinesiology at the University of Connecticut, pointed out in the original story that hard aerobic training can speed up fat burning for another 10 hours after the workout. After interval training, this effect can last as long as 24 hours. That doesn’t mean every workout has to be in the red zone. It means that every now and then it’s worth giving the body a stronger signal.

Before a high-intensity cardio workout, it makes sense to know your heart rate limits. Pille Mitt added a useful note in the original story: a cardio test helps you work out what intensity you should be training at. This is especially important if you’ve been on a long break, are coming back after giving birth or feel dizzy under load.

A simple interval training example

You can do interval training on a treadmill, stair climber, bike, elliptical or outdoors, alternating running and walking. Start with an easy warm-up of at least 5 minutes and finish with a cool-down. High- and low-intensity intervals can alternate at ~1 min each, for a total of 30-40 min.

If you train in the gym, you can spend 10 min on one machine, the next 10 min on another, and so on. The variety helps keep your heart rate up without loading one joint or muscle group for too long. Spinning also works well, especially when a group class and the music help you tolerate the effort better.

Practical choices that support metabolism

Strength training is often the missing piece here. If you only do aerobic training and eat less and less, muscle mass may decline. Muscle, though, helps keep the body strong, resilient and more energy-consuming. That’s why the original text recommended training in the gym at least 3 times a week.

If needed, the gym can also be replaced with a bodypump class. What matters is that your muscles get a regular training load. In the gym you could do 2 sets per muscle group, with 12-20 repetitions in each, unless a coach has advised you otherwise.

Honestly, the hardest part isn’t choosing an exercise. The hardest part is consistency. Put two to three fixed workouts into your week, keep your protein intake reasonable and don’t punish yourself for one missed day. The body responds to that better than to constantly starting and stopping.

Does metabolism slow down for everyone after 30?

Not in the same way. Often the change is shaped more by daily movement, muscle mass, sleep and eating rhythm than by age itself. In your 30s life often becomes more sedentary, and it shows in the body.
